Before starting with their off season plan I did the 20minutes FTP test and it was 235w.
12 weeks later its 238w
Swimming was 400m time trial at 4mins 12 weeks later 3:55mins

you swim sub 4 minutes for a 400 and you are asking for training tips? maaattee....

my guess would be that was on the basis of setting realistic goals for someone starting out for whom a 5k run is likely to be quite significant (more risking injury), hour-ish riding well into endurance, and their swim technique not good enough to hold for more than 100s. it sounds like you're far more advanced than that so it doesn't necessarily apply - while you might be a beginner in tri, you're clearly not a complete beginner to exercise. when reading stuff on the internet always pay attention to the context (as well as the source) and whether that context matches your situation.
